But here’s the problem: the science says the opposite.

Doctors who tell you to stop running never ask what you’re doing instead. Just “stop running” and… sit more? That’s the alternative?
The Science
A 2017 study looked at over 125,000 people—runners and non-runners. Here’s what they found:
- 3.5% of recreational runners had knee problems
- 10.2% of people who DON’T run had knee problems
- 13.3% of elite/professional runners had knee problems
Let me say that again: Sitting on the couch is WORSE for your knees than recreational running.
Why?
Think of your knee cartilage like a kitchen sponge.

When you compress a sponge, water squeezes out. When you release it, fresh water gets pulled back in. That’s how sponges stay clean and functional.
Your cartilage works the same way. Running compresses it, squeezes waste products out. Rest allows fresh nutrients to flow back in. This pump action keeps cartilage healthy.
When you sit all day? No pump. No fresh nutrients. Your cartilage slowly degrades because it’s not getting what it needs.
Cartilage isn’t like brake pads that wear down. It’s living tissue that adapts to load—gets stronger when you use it, weaker when you don’t.
How do I know? I’ve got 12+ years of running almost every week, and many half marathons, full marathons, ironman, and 5ks documented on Strava.

So if running actually strengthens your knees, why do so many runners still end up with knee pain?
Joints Are Built to Move, Not Sit

The human body is built to move. Joints need stress to stay healthy. It’s biology, not opinion.

How to Actually Run Without Hurting Your Knees
The science is clear: running helps. But here’s what people miss…
Runners who get knee pain aren’t running too much. They’re running too stupidly.
Here’s what destroys knees:
- Too much too soon Going from 0 to 40 miles a week in a month. Your tissues need time to adapt. Load management matters more than miles.
- Every run is a race New runners treat every run like a hard effort. Their knees never recover. Easy runs MUST be easy.
- Same shoe, same surface, same speed Wearing one pair of shoes into the ground creates repetitive stress. Your knees get hit the same way every single time.

Here’s what protects knees:
1. Build slowly
Add 10% mileage per week MAX. Let your tissues adapt. The injury isn’t from running. It’s from doing too much before you’re ready.
2. Make easy days actually easy
Most knee pain comes from never recovering. If every run is medium-hard, your knees are always under stress. Easy running lets them repair.
3. Vary the stimulus
I use a 3-shoe rotation system. Different drops, different cushioning, different mechanical stress patterns. My knees don’t get pounded the same way every day.
4. Train your posterior chain
Weak glutes and hips mean your knees absorb force they shouldn’t have to. Plyometrics teach your body to handle impact better. Your knees become the last line of defense, not the first.
